Warming Up and Mobility, Done Right

A warm up is not wasted time before the "real" work, done well, it makes the real work better. A systematic review by Fradkin and colleagues (2010) found that warming up improved performance in the large majority of measures studied. The question is not whether to warm up, but how.

Dynamic beats long static holds

Holding long static stretches right before you lift is the classic mistake. A large review by Behm and colleagues (2016) found that static stretching before activity produced a small average performance decrement (around −3.7%), while dynamic stretching slightly improved performance (around +1.3%). The effect is dose dependent: brief static holds under about 30 to 45 seconds are essentially harmless, but long holds over a minute are the ones that dull your force and power.

So save the long, relaxed stretching for after training or for its own session, and make your pre lift warm up dynamic and active.

A simple, effective warm up

Five to ten minutes covers it. Start with a few minutes of light aerobic work to raise your core and muscle temperature, warmer muscles contract more efficiently and nerve signals travel faster. Follow with dynamic movements for the muscles you are about to train (leg swings, band work, bodyweight squats, arm circles). Then do ramp up sets, building gradually from an empty or light bar to your working weight to prime your nervous system.

Mobility and flexibility

If your goal is more flexibility or range of motion, stretching works, just program it as its own session or after training rather than as a substitute for warming up. Foam rolling can add short term range of motion without hurting performance, which makes it a reasonable warm up addition. Keep expectations honest, though: warming up sharpens performance and may lower injury risk, but no routine guarantees you will never get hurt.
